Barbell Shrug: Training Your Traps Without Your Biceps
A shrug is a straight up-and-down movement for your traps — no rolling, no curling. Here is why rolling your shoulders actually works against the muscle you're trying to train.

The shrug is one of the simplest exercises in the gym on paper, and one of the most commonly overcomplicated in practice — rolling the shoulders doesn't train the traps any harder, it just adds unnecessary stress to the shoulder joint.
How to do it
- 1Hold the bar at arm's length — grip just outside your hips, standing tall, core braced.
- 2Shrug straight up — lift your shoulders directly toward your ears, no rolling forward or backward.
- 3Pause at the top — hold the peak contraction for a second, really feeling your traps switch on.
- 4Lower under control — let your shoulders return to a full, relaxed starting position.
- 5Reset between reps — let your traps fully lengthen at the bottom rather than bouncing into the next rep.

3–4 sets of 10–15 reps — traps respond well to higher reps and a strong squeeze at the top rather than maximal weight.
Common mistakes
- Rolling the shoulders. Rolling doesn't train the traps through any more range and adds unnecessary stress to the shoulder joint. Move straight up and down.
- Using momentum. Bouncing the bar with your legs to help it up reduces how hard your traps actually work. Lift with control.
- Skipping the pause. Rushing through the top of the rep skips the part of the movement that does the most for trap growth. Hold the squeeze.
Safety note
Straps can help once grip becomes the limiting factor before your traps do — there is no downside to using them for this exercise.
