Goblet Squat: The Best Squat for Beginners

Before you load a barbell, the goblet squat teaches the squat pattern with instant feedback — if the weight starts to drift, you will feel it. Here is how to use that.

Holding the weight in front of your chest does two things a barbell squat doesn't: it counterbalances your hips so good depth comes more naturally, and it gives you instant feedback the moment your torso starts to lean too far forward.

How to do it

  1. 1Hold the dumbbell closecup one end vertically at your chest, elbows pointing down.
  2. 2Set your stancefeet slightly wider than shoulder-width, toes turned out a little.
  3. 3Sit between your heelspush your hips back and down, letting your knees track out over your toes.
  4. 4Keep your chest tallthe weight at your chest should stay close to your body the whole way down.
  5. 5Drive up through mid-footpush the floor away evenly through your whole foot, not just your toes.

Sets and reps

3 sets of 10–15 reps is a good range for learning the pattern and building leg strength at the same time. Once the weight you can hold gets heavy enough to be awkward at your chest, that's usually the point to move to a barbell squat.

Common mistakes

  • Weight drifting away from the chest. If the dumbbell pulls forward, your upper back is rounding. Keep it tucked in tight.
  • Heels lifting. Coming up onto your toes usually means you are sitting back too little — focus on pushing your hips further behind you.
  • Shallow depth. Stopping the descent early trains only the top portion of the squat. Go as deep as your mobility allows with a flat back.

Safety note

The goblet squat is one of the safer squat variations to learn on your own, but stop and reassess your setup if your knees ache rather than your muscles.

This isn't a lesser squat — it's often the better teacher. Master this pattern and a barbell squat gets much easier to learn.
