Reverse Lunge: The Knee-Friendlier Lunge
Stepping backward instead of forward puts less shear force through the front knee, which is why a reverse lunge is often the first lunge variation people can do pain-free.

A reverse lunge trains the same muscles as a forward lunge with noticeably less stress on the front knee — the backward step means your body's momentum works with the movement rather than against your joint.
How to do it
- 1Stand tall with feet hip-width apart — dumbbells at your sides if you're adding load, core braced.
- 2Step one foot straight back — land on the ball of your back foot, keeping most of your weight on your front leg.
- 3Lower until both knees reach about 90° — front knee tracking over your foot, back knee dropping toward the floor without touching.
- 4Keep your torso upright — resist the urge to lean forward as you descend.
- 5Drive through your front heel to return — push back up to standing, bringing your back foot forward to reset.

Common mistakes
- Stepping too short. A short step forces the front knee too far forward. Take a real step back so your front shin stays close to vertical at the bottom.
- Leaning forward. Tipping the torso forward shifts work toward your hips and off-balances the movement. Keep your chest up throughout.
- Letting the front knee cave in. Watch that your front knee tracks in line with your toes rather than drifting inward under load.
Safety note
This is generally the most knee-friendly lunge variation, which makes it a reasonable starting point if forward lunges bother your front knee.
The backward step does real work here — it's not just a lunge done in reverse, it's a genuinely easier movement pattern for most knees.
